One bar, three lifts, zero rest: a power clean, a front squat, and a push press strung together count as a single rep. Because the push press is usually the weakest link, load to what you can lock out overhead while already breathing hard. Complexes like this trade maximal weight for conditioning and barbell control.

How to do the Barbell Weightlifting Complex

  1. Stand with feet hip-width, bar over midfoot, hands just outside legs; brace and set a neutral spine.
  2. Initiate a power clean: push through the floor, extend hips and knees violently, shrug, then pull under and catch the bar on the shoulders with elbows high.
  3. Set feet shoulder-width and perform one controlled front squat to comfortable depth, keeping torso upright and knees tracking over toes; stand tall.
  4. Dip 2-3 inches by bending knees and hips together, then drive up and press the bar overhead to full lockout (push press) with ribs down.
  5. Lower the bar back to the front rack, then to the hips, and guide it to the floor with control to reset.
  6. Repeat the sequence for the prescribed reps, stopping if bar speed slows or form degrades.

Tip: Keep the bar close, extend the hips fully and let the legs, not the arms, generate the speed.

Muscles worked

Primary

Quads · Legs

The quads push the floor away off the ground and drive you out of the catch on a full clean.

Secondary

  • GlutesThe glutes fire hard at the top of the second pull to snap the hips forward and drive the bar upward.
  • HamstringsThe hamstrings load in the hang position and extend the hip through the pull, which is where most of the speed comes from.
  • Calves
  • DeltsThe delts hold the bar in the front rack and press it overhead on clean and press variations.
  • TrapsThe traps shrug hard at the top of the second pull and are the last thing to move before the bar travels up.
  • Abs

Common mistakes

  • Pulling with the arms earlythe arms are just hooks until the hips have fully extended; if the elbows bend before the bar reaches the thighs, you have lost the power.
  • Catching with a soft rackon a clean the elbows should come through fast and the bar should sit on the shoulders, not in the hands; if the wrists take the weight, work on elbow speed.
  • Rushing the first pullthe bar should leave the floor at a controlled speed with the back set, and the speed comes in the second pull from the hips.
  • Looping the barthe bar should travel straight up and stay close; if it swings out and back you are muscling it with the arms.

Olympic lifts go first in a session, before squats or deadlifts, while you are fresh and explosive. Pair a clean with a front squat using the same bar to make a complex.

Frequently asked questions

What muscles does the Barbell Weightlifting Complex work?

The Barbell Weightlifting Complex primarily works the quads. It also involves the glutes, hamstrings, calves, delts, traps and abs, which assist the movement and stabilise the joints.

Is the Barbell Weightlifting Complex good for beginners?

Not as a starting point. The Barbell Weightlifting Complex is rated advanced because it demands strength, mobility or coordination that takes time to build. Beginners should work up to it through the easier variations listed on this page.

What can I do instead of the Barbell Weightlifting Complex?

If you cannot do the Barbell Weightlifting Complex, try the Barbell Clean and Press. Each of them trains the quads through a similar movement, so you can swap them in without changing the rest of the workout.

How many sets and reps should I do?

It depends on your goal. For the Barbell Weightlifting Complex, a sensible starting point is power: 4–6 × 2–3 with 2–3 min rest; strength: 4–5 × 3–5 with 2–3 min rest. First lift of the day, always. Fatigue ruins the technique this movement depends on.
