On a Smith machine the bar cannot drift, so seat placement decides everything: position yourself so the bar grazes just in front of your nose and lands near your collarbones. Because the rails handle stability, this is a reasonable first stop for learning overhead pressing under real load; set the safety stops so a stalled rep has somewhere to land.

How to do the Seated Smith Machine Shoulder Press

  1. Adjust the seat height so that the handles are at shoulder level.
  2. Sit on the machine with your back against the pad and your feet flat on the floor.
  3. Grasp the handles with an overhand grip and lift them off the supports, extending your arms fully.
  4. Lower the handles down to shoulder level, keeping your elbows slightly bent.
  5. Press the handles up overhead until your arms are fully extended.
  6. Pause for a moment at the top, then slowly lower the handles back down to shoulder level.
  7. Repeat for the desired number of repetitions.

Tip: Take a breath and brace before unracking, then press up and slightly back so the bar ends over the middle of the foot.

Muscles worked

Primary

Delts · Shoulders

The front and side delts drive the weight off the shoulders and should carry the load all the way to lockout; the burn builds across the whole shoulder cap.

Secondary

  • TricepsThe triceps take over in the top half to lock the elbows, and a weak lockout usually means they need direct work.
  • Upper Back

Common mistakes

  • Leaning back into an inclineif the lower back arches hard, the chest is doing the work; squeeze the glutes, brace the abs and keep the ribs down.
  • Pressing around the headthe bar should travel straight up, so pull the chin back to let it pass, then push the head through at the top.
  • Stopping short of lockoutfinish with the arms straight and the bar stacked over the shoulders and hips, shoulders shrugged slightly up at the top.
  • Elbows drifting behind the barkeep the elbows slightly in front of the bar at the bottom, with the wrists stacked straight above them.

The Seated Smith Machine Shoulder Press primarily works the delts. It also involves the triceps and upper back, which assist the movement and stabilise the joints.

Is the Seated Smith Machine Shoulder Press good for beginners?

Yes. The Seated Smith Machine Shoulder Press is rated beginner: it uses a smith machine and the movement is simple to learn. Start light, focus on the full range of motion and add load once every rep looks the same.

What can I do instead of the Seated Smith Machine Shoulder Press?

If you cannot do the Seated Smith Machine Shoulder Press, try the Seated Dumbbell Shoulder Press, the Neutral Grip Dumbbell Seated Shoulder Press or the Seated Band Shoulder Press. How many sets and reps should I do?
